You've done everything right. You anti-fogged your lenses before the meet, rinsed them just enough, let them dry properly. And yet, somewhere around the 75-meter mark, your vision goes blurry and you're essentially swimming blind through the back half of your race.

So you buy a new pair. Same problem. You try a different brand. Still fogs. You start to wonder if you're just cursed with bad goggle luck.

Here's the thing nobody at the swim shop is going to tell you: your goggles might be perfectly fine. The fog? That could be coming from you.

What's Actually Causing the Fog

Let's get into the basic physics for a second, because this is where it gets interesting.

Fogging happens when warm, moisture-laden air hits a cooler surface and condenses. Inside your goggles, that warm air comes from your face — specifically from the skin around your eye sockets and, critically, from any air that sneaks in during your breathing cycle. When that warm vapor meets the cooler lens, you get fog.

Most swimmers accept this as inevitable. But here's what separates casual swimmers from athletes who train with intention: the amount of warm, humid air cycling through your goggle seal is directly tied to how you're breathing.

When you lift your head to breathe and exhale sharply through your mouth, you create a pressure differential. Air rushes out, and depending on how tight your goggle seal is and the angle of your head, it can also create micro-currents that pull warm facial air up toward the lenses. The harder and more erratic your exhale, the worse this effect becomes.

Swimmers who are oxygen-deprived — which is most of us at race pace — tend to breathe frantically. Short, explosive exhales. Rushed inhales. The kind of breathing that spikes the humidity inside your goggle seal every single stroke cycle.

The Nasal Exhale Nobody Wants to Try

Here's where it gets counterintuitive. Controlled nasal exhalation — breathing out steadily through your nose while your face is in the water — does two things simultaneously.

First, it regulates the pressure inside your goggle seal. Instead of a sharp burst of warm air escaping in multiple directions, you get a slow, directed exhale that exits through your nostrils and into the water. The interior of your goggle stays more thermally stable. Less condensation. Less fog.

Second, and this is the bigger win, nasal exhalation actually helps you manage CO2 more efficiently. The sensation of needing to breathe isn't primarily about oxygen — it's about carbon dioxide buildup. When you exhale slowly and completely through your nose, you're clearing CO2 more effectively than a rushed mouth exhale does. That means less air hunger. Less panic breathing. A calmer race.

Elite open water swimmers figured this out a long time ago. They don't have lane ropes to hide behind or walls to push off. They need their vision clear for navigation, and they need their breathing dialed in for a sustained effort over much longer distances. Nasal exhale technique isn't a niche trick — it's a foundational skill that most pool swimmers never bother to develop.

Drills You Can Actually Use at Practice

The good news is this isn't complicated to train. The bad news is it takes a few weeks of deliberate practice before it starts to feel natural at race pace.

The Slow-Sink Drill Push off the wall and let yourself sink slowly to the bottom of the pool while exhaling only through your nose. Focus on making the exhale last as long as possible — 8 to 12 seconds is a solid target. This trains your body to associate nasal exhalation with a calm, controlled state. Do this at the start of every practice for two weeks.

The 3-3-3 Breathing Pattern During easy aerobic sets, structure your breathing as follows: three strokes exhaling steadily through your nose underwater, one breath cycle to inhale through your mouth. The goal isn't to restrict your breathing — it's to make the exhale phase slow and intentional rather than reactive. You'll probably feel weird about it at first. That's fine. Stick with it.

The Fog Check Set This one is simple but revealing. Swim a 200 at moderate effort with fresh anti-fog on your lenses. After the swim, check for fogging. Then do another 200 at the same effort, but this time consciously breathe in short, sharp bursts — the way most people breathe when they're racing hard and panicking. Compare the fogging. Most swimmers are genuinely surprised by the difference.

Race Pace Nasal Exhale Intervals Once you've built the habit at easy and moderate paces, start incorporating it into faster sets. Do 50s on a controlled send-off where your only focus is maintaining a steady nasal exhale during the underwater phase. You don't need to do this every lap — even getting the habit to stick 70% of the time at race pace will make a measurable difference.

The Mental Side of Clear Vision

There's a performance angle here that goes beyond the physical. Racing with foggy goggles is a mental tax. You spend cognitive energy trying to track the lane line, guess where the wall is, and compensate for reduced spatial awareness. That's processing power your brain could be spending on pacing, stroke mechanics, and staying competitive.

Swimmers who have clear vision through the back half of a race make better decisions. They know exactly where they are relative to the wall. They can see competitors without guessing. They execute their race plan instead of improvising around a visibility problem.

It's a small thing that compounds into a significant edge, especially in tight races where margins are measured in hundredths of a second.

Don't Ditch the Anti-Fog Routine

None of this means you should stop anti-fogging your lenses. A good pre-race lens prep routine still matters. But think of it as your baseline — the floor, not the ceiling. Breathing mechanics are what determine whether you stay above that floor or crash through it halfway through your race.

If you've been cycling through goggles every few months trying to solve a fogging problem, pause before you buy the next pair. Spend three weeks on nasal exhale drills instead. The answer might already be in the water with you — you're just breathing it out the wrong way.
